
“How many sets and reps should I do?” is one of the most common questions in fitness — and it has more nuance than most people expect. The answer depends on what you’re training for. But there are clear, evidence-based guidelines that take the guesswork out of it.
What Are Sets and Reps?
A rep (repetition) is one complete movement of an exercise. A set is a group of consecutive reps performed before resting. If you do 10 push-ups, rest, and do 10 more, you’ve completed 2 sets of 10 reps.
The combination of sets and reps you use — along with the load and rest periods — determines what physiological adaptation you’re driving. Different rep ranges produce meaningfully different results.
Training for Strength
Maximal strength — the ability to produce force against a heavy load — is best developed in lower rep ranges with higher loads. Research consistently supports 1–5 reps per set at 85–95% of your one-rep maximum for maximal strength development. Rest periods are longer here: 2–5 minutes, allowing near-full recovery between sets so you can maintain output.
This is the territory of powerlifters and advanced trainees. For most people starting out, true maximal strength training isn’t necessary — and learning to handle heavy loads before you’ve mastered the movement pattern is risky.

Training for Muscle (Hypertrophy)
Hypertrophy — the growth of muscle tissue — is best stimulated in the moderate rep range. A 2017 meta-analysis in the Journal of Strength and Conditioning Research found that muscle hypertrophy can be achieved across a broad range of loads, but the most practical and consistently supported range is 6–12 reps per set, taken close to muscular failure.
Three to four sets per exercise in this rep range, with 60–90 seconds of rest, is the evidence-based foundation of hypertrophy training. This is where most people focused on improving body composition should spend the majority of their training.
Training for Endurance and Tone
Higher rep ranges — 15 to 20 or more reps per set — build muscular endurance and improve the muscle’s capacity to sustain effort over time. The loads are lighter, the metabolic demand is higher, and the fatigue comes from the accumulation of reps rather than the weight itself.
This rep range is often associated with “toning,” though that framing is somewhat misleading. Muscle doesn’t tone — it grows or it doesn’t. Higher-rep training can build muscle, but it’s most effective when taken close to failure and paired with adequate protein intake.
How Many Sets Per Week?
Research on training volume suggests that most muscle groups benefit from 10–20 sets per week to drive ongoing hypertrophy. Below 10 sets, results are possible but submaximal. Above 20 sets, recovery capacity becomes the limiting factor for most people.

For beginners, 10–12 sets per muscle group per week is a strong starting point. For intermediate trainees, 15–20 sets may be appropriate. The key is distributing that volume across multiple sessions rather than concentrating it all in one day.
A Simple Starting Framework
If you’re new to strength training or returning after a break: 3 sets of 8–12 reps per exercise, 3–4 exercises per session, 2–3 sessions per week. That’s enough to drive meaningful adaptation without overwhelming your recovery capacity.
Add load when you can complete all your reps with good form. Increase sets gradually as you adapt. Track your numbers so you can see progression over time.
The Bottom Line
There’s no single perfect set and rep scheme. But there are clear principles: moderate reps build muscle, low reps build maximal strength, higher reps build endurance, and consistent progressive overload drives all of them forward. Know what you’re training for, apply the appropriate range, and be consistent enough to let the adaptations accumulate.
