Of all the nutrition conversations I have with clients, protein is the one that clears up the most confusion the fastest. People either think they need far more than they do, or — more commonly — they’re getting far less. Getting protein right is one of the highest-leverage nutritional habits an active person can build.

What Protein Does

Protein is made of amino acids, and amino acids are the raw material your body uses to build and repair muscle tissue, produce enzymes and hormones, support immune function, and maintain just about every structural system in the body. When you strength train or practice vigorous yoga, you create micro-damage in muscle fibers. Protein provides the building blocks to repair that damage and come back stronger.

Without adequate protein, you can train consistently and still fail to recover, build muscle, or maintain lean mass — particularly as you age.

How Much Do You Actually Need?

The Recommended Dietary Allowance (RDA) for protein is 0.8 grams per kilogram of bodyweight — but this figure is widely misunderstood. It represents the minimum needed to prevent deficiency in sedentary adults, not the optimal intake for active people.

The research on protein for active individuals consistently points higher. A 2017 meta-analysis in the British Journal of Sports Medicine found that protein intakes of approximately 1.62 g/kg of bodyweight per day maximized muscle mass gains in adults engaging in resistance training. For most people, that translates to roughly 0.7 to 1 gram per pound of bodyweight daily.

If you weigh 150 pounds and are active, aim for 105 to 150 grams of protein per day. If you’re in a caloric deficit, lean toward the higher end to preserve muscle.

Spreading It Out Matters

Your body can only use so much protein for muscle protein synthesis in a single sitting. Research suggests that 20–40 grams per meal maximally stimulates muscle repair. Eating 150 grams of protein in one or two meals is less effective than spreading it across three or four.

This is one of the most practical takeaways: don’t save your protein for dinner. Build it into every meal.

Best Food Sources

Animal proteins tend to have the most complete amino acid profiles and the highest leucine content — leucine is the key amino acid that triggers muscle protein synthesis. Eggs, chicken breast, salmon, Greek yogurt, cottage cheese, beef, and whey protein are all excellent sources.

Plant-based sources can absolutely meet protein needs with some planning. Lentils, tempeh, edamame, tofu, quinoa, and legumes all contribute meaningfully. The key with plant proteins is variety — combining different sources ensures you cover all essential amino acids.

Do You Need Protein Supplements?

Protein powders — whey, casein, pea, rice — are food, not magic. They’re a convenient way to hit your daily target when whole food sources aren’t practical. If you can hit your protein goals with real food, you don’t need them. If your schedule or appetite makes hitting 130 grams of protein difficult through meals alone, a shake fills the gap efficiently.

Don’t overcomplicate this. A scoop of protein powder in a smoothie or mixed with Greek yogurt is a perfectly good tool. Just don’t let it replace the variety and micronutrient density of whole foods.

The Bigger Picture

Most people benefit from paying more attention to protein than they currently do. It’s the macronutrient most associated with satiety, body composition, and recovery. When clients shift their focus to building protein-rich meals first, everything else — energy, recovery, body composition — tends to improve alongside it.

Start simple: at every meal, build around a protein source. From there, the rest of the plate fills in naturally.
