
Few topics in nutrition generate more confusion than carbohydrates. They’ve been blamed for obesity, inflammation, and metabolic disease. Low-carb diets have dominated popular culture for decades. And in fitness circles, the carb conversation swings between “eat them for fuel” and “cut them for fat loss” depending on who you’re listening to.
Here’s what the evidence actually shows.
What Carbohydrates Do
Carbohydrates are your body’s preferred fuel source for moderate to high-intensity exercise. When you consume carbs, they’re broken down into glucose and either used immediately for energy or stored as glycogen in your muscles and liver. That stored glycogen is what powers your yoga practice, your strength training sessions, and your runs.
Your brain also runs primarily on glucose. Adequate carbohydrate intake supports cognitive function, mood, and decision-making — things that matter well beyond the gym.
Why Carbs Got Vilified
The anti-carb narrative has some basis in reality, but it conflates quality with quantity. Ultra-processed carbohydrates — white bread, sugary drinks, packaged snacks — drive rapid blood sugar spikes, provide little nutritional value, and are easy to overconsume. The research on these foods is genuinely concerning.

But whole food carbohydrate sources — oats, sweet potatoes, rice, fruit, legumes, whole grains — are a different story. These foods come packaged with fiber, vitamins, minerals, and phytonutrients. Populations that eat high amounts of these carbohydrate sources consistently show excellent metabolic health outcomes.
The problem was never carbohydrates. It was the industrialization of carbohydrates.
Carbs and Athletic Performance
For active people, carbohydrates are not optional. Glycogen availability is a primary determinant of performance in any activity lasting more than a few minutes. Research consistently shows that athletes who restrict carbohydrates experience reduced power output, earlier fatigue, impaired recovery, and difficulty maintaining training volume.
Low-carb approaches can work for low-intensity, steady-state exercise once fat-adaptation occurs. But for high-intensity training, strength work, or practice involving explosive movement — carbohydrates are the superior fuel.
How Much Do You Need?
Carbohydrate needs are individual and tied to training volume. General guidelines for active people range from 3 to 7 grams per kilogram of bodyweight per day, scaling with the intensity and duration of training.
A person doing two to three moderate-strength sessions per week needs less than a competitive athlete training twice daily. But most active people benefit from carbohydrate intakes significantly higher than what low-carb diet culture suggests.

Timing Matters
For performance, carbohydrate timing around training is relevant. Consuming carbohydrates in the 2–3 hours before training provides available glycogen for the session. Consuming them after training helps replenish depleted glycogen and supports recovery.
Outside the training window, total daily carbohydrate intake matters more than the specific timing of each meal.
The Bottom Line
Carbohydrates are not the enemy. Refined, ultra-processed carbohydrates consumed in excess create problems. Whole food carbohydrate sources, consumed in appropriate quantities relative to your activity level, are a fundamental pillar of a performance-supporting diet.
